Offseason Strength Block Before Spring Races: Dec to March

An offseason strength block for spring races is a ten to twelve week lifting plan, run from December into March in three phases, that builds strength and tissue tolerance before your running mileage climbs. Winter is the cheapest time to get stronger because your weekly miles are low, the roads are cold and the races are months away. By the time the build begins for Carmel Marathon Weekend in mid-April 2027 or the Indy Mini on Saturday, May 8, 2027, you want the heavy work finished and a small maintenance layer left. Why the offseason is the right time

In-season, runners can rarely lift heavy without tired legs on their long run. In December and January you have the opposite problem: enough energy to push a squat and no deadline pulling you outdoors. Strength gains take weeks to arrive, so the earlier you start the more you keep for race day. The block also keeps winter training fun, which helps you hold the habit through the shortest days of the year.

The three phases

Phase 1: Foundation

Start light. Three sessions a week of 40 minutes, each built from a squat, a hinge, a split squat or step-up, a row, a push and a trunk exercise. Do 3 sets of 8 to 10 at a weight you could lift 3 to 4 more times. Add a short mobility routine for hips and ankles. Do not chase soreness. A busy December means one or two of these will slip, and that is fine.

Phase 2: Strength

Raise the load. Lifts drop to 3 to 5 sets of 4 to 6 on the main movements, with longer rests. Keep a second movement of 8 to 10 reps per day for balance, and continue easy runs of 20 to 40 minutes. This is the phase that pays the most, and it is also the one where it is easiest to overdo. A rule of thumb: leave one or two reps in reserve on every set and stop a set if form slips.

Phase 3: Power and the bridge

Drop to two lifting days as running mileage grows. Keep the main lifts but cut the sets by a third, and add short, sharp work: kettlebell swings, box step-ups, medicine ball throws, 2 to 3 sets of 5. This phase teaches your legs to produce force quickly and prepares them for the pounding of higher mileage. In the last two weeks, lighten further and keep the weights familiar. A simple lifting week for phase 2

  • Monday: squat, row, side plank.
  • Wednesday: hinge, push, calf raise.
  • Friday: split squat, pull-up or lat pulldown, carry.
  • Other days: easy runs, a walk or rest.

Common mistakes

  1. Starting heavy in week one.
  2. Letting running drop to zero.
  3. Skipping the bridge phase and going straight from lifting to mileage.
  4. Lifting hard in the same week as a long run.

Sample sessions for each phase

Use these as a template and swap exercises to match your equipment and history.

Phase 1, Foundation (week 3 example). Goblet squat 3 x 10, Romanian deadlift 3 x 10, split squat 3 x 8 per side, dumbbell row 3 x 10, push-up 3 x 8 to 12, side plank 3 x 30 seconds per side, and 8 minutes of hip and ankle mobility.

Phase 2, Strength (week 7 example). Back squat or leg press 4 x 5, trap-bar deadlift 3 x 5, step-up 3 x 6 per leg, pull-up or pulldown 4 x 6, overhead press 3 x 6, and a heavy carry 4 x 30 meters.

Phase 3, Power and bridge (week 11 example). Kettlebell swing 4 x 8, box step-up with a knee drive 3 x 5 per leg, medicine ball chest throw 3 x 5, a lighter squat 3 x 5, a single-leg calf raise 3 x 10, and a short sprint or hill strides after an easy run.

How to know the block worked

A block that works leaves a few clear signs by early March. Your main lifts are heavier than in December by roughly 10 to 20 percent, your calves and hips feel sturdy on easy runs, and you can climb a flight of stairs without noticing it. Test with a simple retest in the last week of Phase 3, such as a 5 rep goblet squat, a single-leg calf raise count and a side plank hold, and write the numbers down next to the December ones. If they have not improved, the usual causes are skipped sessions, too little sleep or too little food.

Holiday, travel and weather rules

December and January are busy. If you miss a week, repeat the previous week rather than catching up. If you travel, a hotel room is enough for bodyweight squats, split squats, push-ups, side planks and a calf raise on a stair. If the weather turns, move runs indoors to a treadmill and keep the lifting days fixed, because the lifting is the block.
