What Is a Good 2000m Row Time by Age and Sex?

A good 2000m row time for a healthy recreational adult usually lands somewhere between 7 and 9 minutes, faster for younger rowers and slower for older ones, so a result near the middle of your age band is respectable. Treat the numbers here as rough orientation drawn from commonly cited recreational ranges, not official standards, and as a fitness marker rather than a health diagnosis. If you have a heart, lung or joint condition, or you are untrained, get your physician’s clearance before an all-out test.

Rough ranges by age band and sex

These ranges are approximate and intentionally wide. Body size, machine setup, training history and a good warm-up all move the number. If your time falls outside the range, that is information, not a grade.

Turning a time into a pace

A 2000m test is four 500m quarters. Divide the target by four to get your split per 500m.

Rowing a steady 2:00 split for the whole test finishes in exactly 8:00.

A 6 week plan to a first test

Technique first. If your stroke is not solid, start with how to use a rowing machine properly. Then:

  1. Week 1. Row 20 minutes easy, two times, at a pace you can talk through.
  2. Week 2. Add intervals: four rounds of 3 minutes at your target split, with 2 minutes easy between.
  3. Week 3. Row 500m four times at the target split, with 2 minutes rest.
  4. Week 4. One longer steady row of 30 minutes, plus one session of 1000m at the target split.
  5. Week 5. Rehearsal: 1000m at the target split, then easy rowing.
  6. Week 6. Easy row early in the week, a rest day before, then the 2000m test.

How to pace the test itself

The most common first-timer error is starting too fast. A better plan:

  • First 500m: at your target split, not faster.
  • Middle 1000m: hold the split and keep the stroke clean.
  • Last 500m: add effort if there is anything left.
  • Final 250m: empty the tank.

An even pace with a strong finish usually beats a hard start and a long fade.

What the number does and does not tell you

A 2k time reflects leg power, aerobic fitness and pacing discipline. It does not measure body composition, blood pressure or overall health. For a broader picture of aerobic capacity, compare it to VO2 max by age, which uses a different test.

Is a 2000m row a good fitness test?

It is a useful marker of aerobic and leg endurance, in the same family as a timed run. It tells you where you are today, not how healthy you are overall.

Do these ranges apply to every body size?

No. Heavier and taller rowers often produce more power on the machine, while lighter rowers may feel the same effort differently. Use the ranges as rough orientation.

How often can I retest?

Many coaches retest every six to eight weeks, because a full 2k effort is hard to recover from. In between, use shorter pieces at a target split.
